What Is Rucking? The Complete Beginner's Guide (Updated for 2026)

Rucking is one of the simplest ways to improve your fitness. By walking with a weighted backpack, you can build strength, improve endurance, burn more calories than regular walking, and support healthy aging—all without joining a gym.

This was my first article about rucking, and it has become the most popular post on Healthy Retirement Strategies with 1787 views. Thank you to everyone who has read it. I've also created an updated version with additional tips and new information, while keeping this original guide available.

The word rucking comes from the military term rucksack, which itself comes from the German words Rücken (back) and Sack (bag). Today, rucking simply means walking with a weighted backpack for exercise.

Why Rucking Works

Rucking turns an ordinary walk into a full-body workout by adding resistance that challenges your heart, muscles, and core while remaining gentle on your joints.

Essential Gear

🔹 Backpack: A snug, internal-frame ruck keeps weight balanced.
🔹 Footwear: Go for shoes with good support 
🔹 Weight: Beginners should start with 10–20 pounds (or about 10–15% of their body weight) and gradually increase the load as they become stronger.

How to Start Rucking - Follow this beginner friendly Rucking Training Plan

1️⃣ Walk 2 - 4 intervals ( a block to a mile each )
2️⃣ Start with 10-20 lbs. 
3️⃣ Add 5 - 10 lbs. weekly or increase speed/distance
4️⃣ Aim for a pace that keeps your heart rate around 125–135 bpm or allows you to carry on a conversation while still feeling challenged.
5️⃣ Stick to flat ground before tackling hills

Pro Tips for a Better Ruck

💡 Posture matters: Head up, shoulders back, core tight. Walk heel-to-toe and engage your glutes.

💡 Foot pain? Try foot extensions before/after rucking, wear 2 pairs of socks and always avoid walking barefoot.

💡 Upper body stiffness? Stretch mid-ruck - raise your arms and roll your shoulders

Ready to push yourself? Add bodyweight exercises like squats, reverse sit-ups, push-ups or planks. ( Just a heads up - doing this at dusk might make people think you need rescuing! )

Rucking has become one of my favorite ways to stay active after 60. It doesn't require expensive equipment or a gym membership—just a backpack, a little weight, and the willingness to get outside. 

Whether your goal is better fitness, weight loss, or simply staying healthy as you age, rucking is an activity almost anyone can enjoy.

As I gained more experience with rucking, I started incorporating bodyweight exercises like squats, reverse sit-ups, push-ups and planks into my routine to make each workout even more challenging.

One evening at dusk, I stopped to do a few push-ups during my ruck. A woman driving by pulled over, asked if I was alright, and even offered to call 911.

On another evening, I decided to do some planks. A man walking his dog shined his flashlight on me and asked if I had fallen.

In both cases, it took a few minutes to convince them that I wasn't hurt—I was simply exercising!

I found it to hard to do push-ups and planks while wearing a weighted vest. I now do planks and push-ups in my house without the weighted vest and when rucking I do squats and reverse sit-ups at the mid point and at the end point of each lap during each rucking session.
